For the upgrade, please read the information below. If you have any specific questions that are unclear, feel free to come back, and we can assist you.
If you are referring to the Upgrade ISO using SFTP, you can instead mount it on VMware as an ISO and select the local DVD for the upgrade if there are latency issues.

As @Nithin Eluvathingal pointed out, Cisco's documentation is thorough and solid (if a bit hard to follow sometimes because it is SO thorough). So start there.
As for the SFTP server, keep in mind that the system will download the file and generate a checksum once it's done but it won't continue with the install until you say so. Compare the checksum generated by the system with the expected checksum posted by Cisco with the file and you will know if the download was successful. Slow - as long as it is correct - is not a show-stopper.
If there is a problem with latency and you can't (or are worried you can't) download the file successfully, another option would be to upload the file to your datastore and mount it to the server as a DVD.

With the option @Maren Mahoney outlined you can effectively pre-load the upgrade ISO onto the remote DC server by running the upgrade command up to the point where it asks if you want to continue the installation. If you answer no there then the next time you run the upgrade command you can select the option to use the locally stored file. That way you don’t need to worry about the download time at the time of the actual upgrade.
